Rowing Machine Stroke Rate, Explained
Stroke rate is not effort, and chasing a high number is one of the most common ways to row worse. Here is what the SPM figure on your monitor actually tells you.

Stroke rate — strokes per minute, or SPM — is the number on your monitor that counts how many complete strokes you take each minute. It is the figure new rowers most often misread, because it looks like a measure of how hard you are working and it is not. You can row a fast, frantic 34 SPM and produce less power than a calm, deliberate 22.
Stroke rate is not the same as power
Your power comes from how hard you push on the drive, not how often. The monitor measures power separately — as a 500m splitor in watts — and that is the number that tells you how hard you are actually working. Stroke rate only tells you the rhythm. Two rowers at the same split can pull very different stroke rates, and the one pulling fewer, stronger strokes is usually rowing better.
The reason this matters is the drive-to-recovery ratio. A good stroke has a quick, powerful drive and a slower, controlled recovery — roughly twice as long on the way up the slide as on the way down. The stroke sequence is covered in full here. When beginners chase a high stroke rate, they rush the recovery, shorten the drive and lose power — more strokes, less work.
Where to sit for each goal
- Steady endurance (18–22 SPM). Long, conversational-pace rows live here. Low and controlled, with a full, patient recovery. This is where most of your time should be, and where technique is built.
- Threshold and tempo (24–28 SPM). Harder sustained efforts. The rate climbs a little, but the drive should still be the powerful part of the stroke.
- Sprints and intervals (30+ SPM).Short, maximal efforts where a high rate is appropriate — but only because the effort is genuinely maximal, not because the number is high.
Notice that the elite 2,000m race rate is often only around 32–36 SPM. If your steady rows are sitting above 26, you are almost certainly rushing the recovery rather than working harder.
How to lower your stroke rate
Slow the recovery, not the drive. Push hard off the footplates, then take your time letting the seat return to the catch — arms away first, then body, then knees. Counting a deliberate beat on the recovery is the simplest fix. Your split will usually stay the same or improve, because you are producing more power per stroke.

For steady, conversational-pace endurance rowing, 18-22 strokes per minute is a good target. Threshold efforts sit around 24-28, and sprints go above 30. Most of your rowing should be low and controlled - even elite 2,000m race pace is often only 32-36 SPM, so a high number is rarely the goal.
